Welcome back to Why Walking Matters The Science Explained. I'm Tatiana, your host. Here in New York, the weather's been pretty good the last few weekends. So if you're a walker, it's been helpful for fulfilling your walking goals. Hiking's been great. And like we talked about last week, all the unexpected ways people can get their steps in, going to parades and festivals, farmers markets, summer streets, community events, the weather has been very cooperative. Sometimes the best walking happens when we're not even thinking about exercise. Unexpectedly, though, an interesting question arose that informs today's episode. As it turns out, I have a calf injury, and my physical therapist says it's from walking too much. So of course, a light bulb went off, and I began to ask, can you overdo a walk? Is there such a thing as walking too much? Can you walk so much that it becomes counterproductive? I had not thought of that. I definitely couldn't believe that was the issue. So today we're exploring the question: how do you know when you're challenging yourself versus pushing your body beyond what it's ready for? And to make things fun, we're going to play a game throughout the episode called Too Much or Totally Fine. I'll give you a real-world walking scenario and you decide if it's too much or totally fine. Keep score and see how many you get right by the end of the episode. Okay, so let's get started with some good news. Of course, we know for most people, walking is one of the safest forms of exercise available. It's associated with improved cardiovascular health, better weight management, stronger muscles and bones, lower disease risk, and improved mental well-being. But there is no universal number of steps that's quote unquote too much. The answer depends on your fitness level, your age, your recovery, your health conditions, and how quickly you've increased your walking. A healthy marathon walker may comfortably handle 25,000 steps, but for someone just getting started, that same amount could cause injury. The key isn't the number, it's how your body responds. According to the Mayo Clinic, in general, walking faster, farther, and more often is linked to greater benefits. If you're just starting out, slowly walk your way up to walking faster and farther. Over time, you may notice you can walk farther in less time. This helps you get aerobic activity, improve heart health, build endurance, and burn calories. Okay, round one of our game. Too much or totally fine. Sarah normally walks about 20 minutes a day. This weekend, she attends a cultural festival and ends up walking for four hours. The next day, her legs feel a little sore, but otherwise she feels fine. Has Sarah walked too much or is she totally fine? What's your answer? If you guessed totally fine, you were right. Occasional soreness after doing more than usual is completely normal. The body is adapting to a new challenge. So what's the most common consequence of walking too much? When people think about exercising too much, they often imagine dramatic injuries. The reality is usually less dramatic. The most common problem is overuse injury, which I think is what I have. Overuse injuries happen when repeated stress accumulates faster than the body can repair itself. Examples of overuse injury include plantar fasciitis, Achilles tendonitis, shin splints, knee pain, stress fractures, persistent foot pain. And one of the biggest causes is doing too much too soon. The body needs time to adapt. According to an article from the National Institute of Arthritis and Musculoskeletal and Skin Diseases describing sports injuries, the term sports injury refers to the kinds of injuries that most commonly occur during sports or exercise, but they're not limited to athletes. Factory workers get tennis elbow, painters get shoulder injuries, and gardeners develop tendinitis even though they may not participate in sports. Ultimately, however, sports injuries refers to those that occur in active individuals. This health topic focuses on the most common types of sports injuries, those that affect the musculoskeletal system. The musculoskeletal system is the network of muscles, tendons, ligaments, bones, and other tissues that provides the body with stability and enables movement. Sports injuries are divided into two broad categories, acute and chronic injuries. Acute injuries happen suddenly, such as when a person falls, receives a blow, or twists a joint, while chronic injuries usually result from overuse of one area of the body, repetitive overload, and develop gradually over time. Examples of acute injuries are sprains and dislocations, while some common chronic injuries are tennis elbow and stress fractures. Anyone can suffer a sports injury, but several factors can increase the risk of sustaining injury. The risk factors for sports injuries include not using the correct exercise techniques, overtraining, either by training too often, too frequently, or for too long, increasing your intensity of physical activity too quickly, playing the same sport year-round, running or jumping on hard surfaces, wearing shoes that do not have enough support, not wearing the proper equipment, having had a prior injury, having certain anatomical features specific to each joint or pore flexibility, and taking certain medications. The type of injury you're most vulnerable to depends on the type of activity you participate in, your age, and your sex. There'll be a link to this article in the show notes, listeners, because it's it goes into quite a lot of detail about the different kinds of injuries you could be subjected to, and I find the details quite interesting, but too much for this episode. Okay, round two. Mike normally walks two miles per day. He joins a step challenge. The next day he increases to 10 miles per day and keeps that up for two weeks. Now his heels hurt every morning when he gets out of bed. Too much or totally fine? Answer yes, too much. This is exactly how many overuse injuries begin. The issue isn't walking, it's increasing volume too quickly. So what are the signs that you might be overdoing it? Many walkers assume they should always feel energized, but the body often sends warning signs before a serious injury develops. Some common signs include persistent fatigue, heavy legs, decreasing performance, pain that lingers, trouble sleeping, irritability, loss of motivation, and frequent minor illnesses. A key distinction: healthy training creates temporary fatigue, while overtraining creates fatigue that accumulates and worsens. So listen to your body listeners. From bedlideplus.gov, health experts recommend moderate intensity exercise on most days of the week, so you may be surprised to learn that you can get too much exercise. If you exercise often and find that you're often tired or your performance suffers, it may be time to back off for a bit. If you've been exercising a lot and have any of the symptoms we described before, cut by cut back on exercise or rest completely for one to two weeks. Often this is all it takes to recover. If you're still tired after one or two weeks of rest, see your healthcare provider. You may need to keep resting or dial back your workouts for a month or longer. Your provider can help you decide how and when it is safe to start exercising again. You can avoid overdoing it by listening to your body and getting enough rest. Here are some other ways to make sure you're not overdoing it. Eat enough calories for your level of exercise. Drink enough water or other fluids when you exercise. Aim to get at least eight hours of sleep each night. Do not exercise in extreme heat or cold. Cut back or stop exercising when you don't feel well or are under a lot of stress. And rest for at least six hours in between periods of exercise. Take a full day off every week. And this is also quite interesting. For some people, exercise can become a compulsion. This is when exercise is no longer something you choose to do, but something you feel like you have to do. Here are some signs to look for. You feel guilty or anxious if you don't exercise, you continue to exercise even if you're injured or sick, friends, family, or your provider are worried about how much you exercise, exercise is no longer fun, and you find yourself skipping work, school, or social events to exercise. Also from MedlinePlus.gov, muscle aches and pains are common and can involve more than one muscle. Pain due to muscles can also be felt in ligaments, tendons, and fascia. Fascias are the soft tissues that connect muscles, bones, and organs. Muscle pain is most often related to tension, overuse, or muscle injury from exercise or hard physical work. The pain tends to involve specific muscles and starts during or just after the activity. It is often obvious which activity is causing the pain. Muscle pain can also be a sign of conditions affecting your whole body. For example, the flu. The most common causes of muscle aches and pains are injury or trauma, including sprains and strains, overuse, including using a muscle too much, too soon before warming up, or too often in tendon tension or stress. And listeners definitely contact your health provider if you have pain that lasts for more than a few days, or you have severe or unexplained pain. I think the key is to listen to your body and take action when necessary. Okay, round three, Lisa. Lisa walks every day. She averages about 18,000 steps. She sleeps well, she enjoys walking, she isn't injured. She feels energized most days. Too much or totally fine? What's the answer? Yes, totally fine. This is one of the biggest misconceptions about walking. High step counts are not automatically a problem. How your body responds matters more than the number itself. So, when does motivation become pressure? Last week's episode focused on finding enjoyable ways to move. And that's actually important here. Research shows that people are more likely to maintain physical activity when they enjoy it and find it personally meaningful. Intrinsic motivation, the enjoyment of the activity itself, is a strong predictor of long-term exercise adherence. But sometimes people become so focused on goals, streaks, or step counts that walking stops feeling enjoyable. Instead of I want to walk today, it becomes I have to walk today, even when they're exhausted, even when they're injured, or when their body is asking for rest. The healthiest walking routine is one that supports your life, not one that controls it. So uh this also relates back to the article we just read about compulsive exercising, I think. And in fact, here's something many people overlook. You don't get stronger during the walk, you get stronger after the walk. That's when your body repairs tissues, adapts to stress, rebuilds muscle, and eventually improves endurance. Without recovery, injury risk increases. Recovery might mean a shorter walk, a slower walk, better sleep, more hydration, or strength training instead of more miles. Rest is not the enemy of progress, it's part of progress. That's definitely what I'm experiencing right now, listeners. Okay, round four. James walked fifteen miles yesterday. Today his calves are sore and he's feeling tired. Instead of another long walk, he takes a short recovery walk and gets extra sleep. Too much or totally fine? What's your answer? If you guess totally fine, you are right. Recovery is part of training. In fact, recovery is where adaptation happens. Here's an interesting twist. MedlinePlus.gov exercise and immunity. Battling another cough or cold, feeling tired all the time? You may feel better if you take a daily walk or follow a simple exercise routine a few times a week. Exercise helps decrease your chances of developing heart disease. It also keeps your bones healthy and strong. We do not know exactly if or how exercise increases your immunity to certain illnesses. There are several theories. However, none of these theories have been proven. Some of these theories are physical activity may help flush bacteria out of the lungs and earways. This may reduce your chance of getting a cold, flu, or other illnesses. Exercise causes changes in antibodies and white blood cells. White blood cells are the body's immune system cells that fight disease. These antibodies or white blood cells circulate more rapidly so they could detect illnesses earlier than they might have before. However, no one knows whether these changes help prevent infections. The brief rise in body temperature during and right after exercise may prevent bacteria from growing. This temperature rise may help the body fight infection better. This is similar to what happens when you have a fever. And the last one, exercise slows down the release of stress hormones. Some stress increases the chance of illness. Lower stress hormones may protect against illness. Exercise is good for you, but you should not overdo it. People who already exercise should not exercise more just to increase their immunity. Heavy long-term exercise, such as marathon running and intense gym training, could actually cause harm. Studies have shown that people who follow a moderately active lifestyle benefit most from starting and sticking to an exercise program. Exercise makes you feel healthier and more energetic. It can help you feel better about yourself, so go ahead, take that aerobics class, or go for that walk. You will feel better and healthier for it. Listeners, final game round. Emma has pain in her foot. The pain gets worse every day. Her doctor recommends rest. Emma keeps walking because she doesn't want to lose her 300 day streak. Too much or totally fine? You guessed it. Too much. Walking should improve your quality of life. Ignoring worsening pain is not a badge of honor. Sometimes the strongest walkers are the ones willing to take a break. So what are the key takeaways from today's episode? One, walking is one of the safest forms of exercise. Two, there is no universal step count that is too much. Three, overuse injuries are usually caused by doing too much too soon. Four, pain that worsens over time deserves attention. Five, recovery is essential for long-term success. Six, walking should be sustainable and enjoyable. And finally, consistency matters more than heroics. The goal is to walk consistently, to build a routine that supports your health, fits your life, and leaves you feeling stronger rather than worn down.
